What Weight Should You Squat? A Realistic Guide for Every Level

Squatting 270 to 360 pounds at 180 pounds bodyweight puts you well above average. You need real programming, good nutrition, and recovery habits.
- Elite: 2.5x bodyweight or more
This is competitive powerlifting or elite athlete territory. Most men will not reach this without years of dedicated work.
How to Progress Safely
If you are starting from scratch, do not jump straight to the barbell. Master the goblet squat first. Hold a dumbbell or kettlebell at your chest, squat deep, and learn to brace your core. When you can handle 50 to 60 pounds for clean sets of eight to ten, you are ready for the barbell.
Once you start barbell squatting, add weight in small, steady jumps. Five pounds per week is plenty for a beginner. That does not sound like much, but it compounds to 130 pounds over six months. The ISSN and other research bodies consistently emphasize progressive overload as the primary driver of strength gain. You do not need fancy periodization yet. You just need to lift slightly more over time.

What About Age and Body Type?
If you are over 35, you may not recover as fast as a 22-year-old. That does not mean you cannot get strong. It means you need more attention to sleep, nutrition, and weekly volume. The same bodyweight ratios still apply; they just may take longer to reach.
Taller lifters with long femurs often struggle to keep an upright torso in a back squat. A low-bar position, slightly wider stance, or front squat variation can help. Shorter lifters with shorter limbs usually progress faster because the range of motion is smaller and the leverages are better. Your anatomy is not an excuse, but it is a factor in exercise selection.
