How to Find Your One Rep Max: A Beginner’s Guide to Testing Your Strength Safely
If you lift weights, you have probably wondered what the heaviest weight you could move for one rep actually is. That number matters more than you might think.
Your one rep max, or 1RM, is the most weight you can lift once with proper form. It is the benchmark everything else in your program is built from. Your training weights, your rep ranges, your progress over months — all of it makes more sense when you know this number.

Why your 1RM actually matters
Most programs use percentages of your 1RM to set training weights. For example:
- Strength work usually sits at 85 to 95 percent of your 1RM for low reps.
- Hypertrophy work is typically 65 to 80 percent for higher reps.
- Power work uses 50 to 70 percent done fast.
Without knowing your 1RM, you are guessing at these numbers. You might be lifting too light to drive adaptation or too heavy to get enough volume. Either way, progress slows down.
It is also useful for tracking progress. If your estimated 1RM goes up over time, you are getting stronger, even if you never actually test a max single. Good form on your main lifts matters more than the number, but the number helps you know whether you are moving in the right direction.
How to estimate your 1RM without maxing out
The safest method uses a weight you can handle for 3 to 5 reps with good form, then applies a formula. The Epley formula is the most common one:
1RM = Weight × (1 + Reps / 30)
So if you bench 185 pounds for 5 reps, your estimated 1RM would be:
185 × (1 + 5/30) = 185 × 1.167 = about 216 pounds

A few guidelines for a good estimate:
- Use a weight you can do at least 3 but no more than 8 reps with. Outside that range, the formulas get less accurate.
- Use the same exercise you want to estimate. Your squat 1RM and leg press 1RM are different.
- Do it after a proper warm-up, not when you are already fatigued from other exercises.
A safe warm-up protocol
Before you test or estimate, spend 10 to 15 minutes warming up. Rushing this is how people get hurt.
- 5 minutes of light cardio. Jump rope, rower, or brisk walking.
- Dynamic stretches for the joints involved in the lift.
- Start with the empty bar or very light weight for 8 to 10 reps.
- Add weight and do 5 reps. Keep adding and reducing reps until you are at a weight where 3 to 5 clean reps feel challenging but not terrifying.
Stop at the first sign of form breakdown. The goal is an estimate, not a near-death experience. Common form mistakes become more dangerous as the weight goes up, so stay honest with yourself.
Formulas and their limits
The Epley and Brzycki formulas are both widely used. They give slightly different numbers, but both are close enough for programming purposes.
Epley: 1RM = Weight × (1 + Reps / 30)
Brzycki: 1RM = Weight × (36 / (37 − Reps))

These formulas are most accurate for reps between 2 and 10. Above 10 reps, endurance becomes a factor and the estimate drifts.

Estimating is fine for day-to-day training. But if you compete, or if you just want to know your real number, a proper max test once every few months is reasonable.

- Have a spotter for squats and bench press.
- Never test without a thorough warm-up.
- If the weight does not move, do not force it. Rerack and try again another day.
